Neck pain from looking down at your phone: a 5-minute daily neck routine

Scrolling your phone, reading on a tablet, hours at the computer: by the end of the day your neck aches, your shoulders are tight, turning your head feels crunchy and sometimes your head hurts too. Many people call this "neck problems", but most of it comes from long hours of poor posture that keep the neck muscles and joints working overtime.

Why is looking down so hard on the neck?

Your head weighs about 4–5 kg. Held upright, the neck carries it easily. The more you tilt it forward, the more force your neck takes: at a 60° tilt, it is roughly like hanging over 20 kg from your neck. A few hours a day of this slowly strains the muscles, discs and small joints.

Common signs

  • Aching and stiffness at the back of the neck and top of the shoulders
  • A stiff or crunchy feeling when turning or looking up
  • Headaches, especially at the back of the head
  • With age-related neck wear, some people get tingling in the hands

A 5-minute daily neck routine

Go slowly and keep every move pain-free:

  1. Chin tucks (1 minute): sit tall, look ahead and draw your chin straight back, making a "double chin". Hold 5 seconds, 10 times. This is the most important one.
  2. Side stretch (1 minute): gently draw your head towards your right shoulder with your right hand until you feel the left side stretch. Hold 20 seconds, then switch.
  3. Upper back stretch (1 minute): look down towards your right pocket, rest your right hand lightly on your head, hold 20 seconds, then switch.
  4. Shoulder rolls (1 minute): slowly roll your shoulders up, back and down, 10 times.
  5. Chest opener (1 minute): stand in a doorway with your hands on the frame and lean forward gently to open your chest. Hold 20 seconds, 2–3 times.

Small changes that help

  • Raise your phone to eye level and look down with your eyes, not your whole head.
  • Keep the top of your computer screen at eye level.
  • Get up every 30–45 minutes and do a few chin tucks.
  • Choose a pillow that keeps your head in line with your body; side and back sleepers need different heights.
  • Avoid holding the phone between your ear and shoulder.

When to see a doctor

See a doctor promptly if you have numbness or weakness in your hands or arms, feel unsteady when walking, have a severe headache, the pain started after a fall or car accident, or it comes with fever or weight loss.

Everyday nutrition for joints and nerves

Like the knees, the neck needs care for its joints, muscles and nerves together. FlexGuard is a natural herbal formula with cat’s claw, Scutellaria root, lemongrass and corn peptide, made to support joint cartilage and ease numbness and nerve pressure day to day. Take it alongside your daily stretches for long-term care; it is a health supplement, not a replacement for medical treatment.
